Once bodyweight desk push-ups and chair squats stop being a challenge, this is where you go next. Five exercises, minimal rest, repeated across multiple rounds — built for the days you actually have 45 minutes and want to leave the session properly spent.
The Workout
Decline Push-Ups
4 sets of 15Place your feet on your chair and your hands on the floor. Lower your chest to the floor with control, then push back up explosively. This is significantly harder than a standard push-up — scale to a lower surface if your form breaks down.
Bulgarian Split Squats
4 sets of 12 each legRest your rear foot on the chair behind you, and let your front leg do the work. Lower until your back knee nearly touches the floor, then drive back up. Switch legs and repeat.
Pike Push-Ups
3 sets of 12Get into a pike position with your hips up and hands on the floor. Lower the top of your head toward the floor between your hands, then press back up. This builds shoulder strength your regular desk push-ups do not touch.
Resistance Band Rows
4 sets of 15Loop a resistance band around a sturdy desk leg or door handle. Row with control, squeezing your shoulder blades together at the end of each rep. This directly counteracts hours of hunching forward at a screen.
Plank to Push-Up
3 sets of 40 secAlternate between a forearm plank and a full push-up plank position continuously for the full 40 seconds. Keep your hips still throughout — no swaying side to side.
