How to Reduce Eye Strain from Screen Time

Eye strain from screens is one of the most common complaints among desk workers. Here is what actually causes it and the changes that make an immediate difference.

If your eyes feel tired, dry, or sore by mid-afternoon, you are not alone. Eye strain โ€” technically called digital eye strain or computer vision syndrome โ€” affects an estimated 65 percent of people who work at screens regularly. The good news is that digital eye strain is not caused by screen damage to your eyes. It is caused by how you use screens, and it is almost entirely reversible through changes to your environment and habits. ## What Actually Causes Eye Strain ### Reduced blink rate When you focus on a screen, your blink rate drops from a normal 15 to 20 blinks per minute to as few as 5 to 7 blinks per minute. Blinking is how your eyes distribute the tear film that keeps them lubricated. When you stop blinking properly, your eyes dry out. Dry eyes cause the burning, irritation, and blurred vision that desk workers recognise as the end-of-day eye feeling. This is the primary cause of screen-related eye discomfort and the most easily addressed. ### Sustained close focus Your eye muscles โ€” like any other muscles โ€” fatigue from sustained contraction. Focusing at a fixed close distance for hours causes the ciliary muscles that control your lens shape to remain in a contracted position. When you look up and try to focus on something distant, the muscles are temporarily unable to relax fully. This is why distant objects look slightly blurred after extended screen time. ### Screen glare and contrast A screen that is significantly brighter than its surrounding environment forces your pupils to constantly adjust as your gaze moves between the screen and the room. This continuous adjustment fatigues the muscles controlling pupil size and contributes to the headaches and visual fatigue that accompany long screen sessions. ### Poor screen positioning A screen positioned too low causes you to look downward, which increases the exposed surface area of your eyes and accelerates evaporation of the tear film. A screen positioned too far away causes you to squint. Too close causes excessive accommodative demand on the ciliary muscles. ## The Solutions ### The 20-20-20 rule Every 20 minutes, look at something 20 feet away for 20 seconds. This is the most widely recommended and evidence-supported intervention for digital eye strain. The 20-second break at distance allows your ciliary muscles to fully relax from their sustained close-focus contraction. Doing this consistently throughout the day prevents the cumulative fatigue that produces the characteristic end-of-afternoon eye soreness. Set a timer. The habit feels disruptive for the first few days and becomes automatic within two weeks. ### Conscious blinking When you notice your eyes feeling dry or irritated, take 10 slow, deliberate blinks. This redistributes the tear film and provides immediate relief. More importantly, build awareness of your blink rate during focused work. Every time you start a new task, consciously blink several times before settling in. Some people find it helpful to place a small note near their monitor that says blink as a reminder during the adjustment period. ### Screen positioning Position your monitor so the top of the screen is at or slightly below eye level. This means your gaze is directed slightly downward when looking at the centre of the screen โ€” reducing the exposed eye surface area and slowing tear film evaporation. The screen should be approximately 60 centimetres from your eyes โ€” roughly an arm is length. Close enough to read comfortably without squinting, far enough that your eyes are not working harder than necessary. ### Reduce screen brightness and enable night mode Your screen should not be significantly brighter than the ambient light in your room. In a normally lit office, medium screen brightness is usually appropriate. In a dim evening environment, reduce it further. Enable night mode or blue light filtering from mid-afternoon onward. Blue light has a shorter wavelength that scatters more in the eye, creating optical noise that contributes to eye fatigue. It also suppresses melatonin production, which affects sleep quality โ€” another reason to reduce it in the hours before bed. Most operating systems have built-in night mode settings. Enable them to activate automatically from 4pm onward. ### Fix your lighting environment The contrast between your screen and your surroundings is a major driver of eye fatigue. A bright screen in a dark room is one of the worst combinations. Your pupils are trying to adjust to two very different light levels simultaneously. Add ambient lighting behind your monitor โ€” a bias light or any lamp positioned behind the screen โ€” to reduce the contrast between the bright screen and the dark surroundings. This simple change significantly reduces the effort your visual system expends during evening screen use. Eliminate glare sources. A window to the side of your monitor rather than directly behind or in front of it prevents the glare that forces your eyes to work harder to maintain contrast. ### Artificial tears Preservative-free artificial tear drops used once or twice during the workday directly replenish the tear film that reduced blinking depletes. They are available without prescription, inexpensive, and provide immediate relief for dry eye symptoms. They address the symptom rather than the cause โ€” use them alongside the habit changes above, not instead of them. ### Corrective lenses for screen work If you wear glasses or contact lenses, ask your optometrist about computer glasses or an updated prescription specifically optimised for screen distance. Many people wear distance prescriptions while doing close computer work, which requires their eyes to accommodate more than necessary and accelerates fatigue. Some optometrists offer blue light filtering lenses. The evidence for blue light glasses specifically is mixed, but prescription optimisation for screen distance is well-supported. ## The Workspace Checklist Screen at arm is length, top at eye level. Screen brightness matched to ambient room light. Night mode enabled from mid-afternoon. No window directly behind or in front of your monitor. Ambient lighting behind your screen to reduce contrast. 20-20-20 timer set and running. ## What to Expect Day one to three: The 20-20-20 breaks feel disruptive. Set the timer anyway. Week one: End-of-day eye soreness reduces noticeably. The eyes that felt gritty by 3pm start feeling uncomfortable later, or not at all. Week two to three: The habits become automatic. You blink more without thinking about it. You look away from the screen naturally during pauses in work. Month one: Digital eye strain is no longer a daily feature of your working life. The headaches that accompanied it have reduced proportionally. If symptoms persist despite these changes โ€” particularly if you experience persistent blurred vision, double vision, or eye pain โ€” see an optometrist. Occasionally, eye strain symptoms indicate an underlying refractive issue that requires correction.
