The Best Supplements for Desk Workers

Most supplements are not worth buying. A small number have strong evidence behind them and are particularly relevant for people who sit for a living. Here is what actually works.

The supplement industry is enormous, largely unregulated, and filled with products that range from mildly useful to completely ineffective. This guide cuts through the noise. It covers only the supplements with meaningful evidence behind them and specific relevance to the challenges desk workers face: chronic sitting, cognitive demands, stress, poor sleep, and limited sun exposure. If a supplement is not on this list, the evidence for it is either weak, mixed, or irrelevant to your situation as a desk worker. ## The Supplements Worth Considering ### Vitamin D This is the supplement most relevant to desk workers and the one most likely to produce a noticeable effect. Vitamin D is produced in the skin in response to sunlight exposure. Desk workers, by definition, spend most of the day indoors. In northern European countries โ€” and anywhere with limited winter sun โ€” vitamin D deficiency is extremely common, with some studies finding deficiency in over 40 percent of the adult population. Low vitamin D is associated with fatigue, low mood, impaired immune function, muscle weakness, and poor sleep quality. Supplementing vitamin D in deficient individuals consistently improves these outcomes. The recommended dose for most adults is 1,000 to 2,000 IU daily, taken with a meal containing fat for optimal absorption. Higher doses up to 4,000 IU are safe for most people and may be appropriate in winter months or for those with confirmed deficiency. Take it in the morning โ€” some people find it disrupts sleep if taken in the evening. Cost: low. Evidence quality: high. Relevance to desk workers: very high. ### Omega-3 fatty acids EPA and DHA โ€” the active omega-3 fatty acids found in oily fish and fish oil supplements โ€” have the most consistent evidence base of any supplement category. Benefits with strong evidence include reduced systemic inflammation, improved cardiovascular health, reduced triglycerides, improved mood and reduced anxiety symptoms, support for cognitive function, and improved joint health. For desk workers specifically, the anti-inflammatory effect is particularly relevant. Chronic sitting promotes low-grade inflammation. Omega-3s directly counteract inflammatory pathways. The effective dose is 2 to 3 grams of combined EPA and DHA daily. Check the label carefully โ€” a 1,000mg fish oil capsule may contain only 300mg of EPA and DHA. You need to read the actual EPA and DHA content, not the total fish oil content. Algae-based omega-3 supplements are equally effective for those who do not eat fish or prefer a plant-based option. Cost: moderate. Evidence quality: very high. Relevance to desk workers: very high. ### Magnesium Magnesium is involved in over 300 enzymatic reactions in the body, including energy production, muscle and nerve function, blood sugar regulation, and sleep quality. It is also one of the most common nutritional deficiencies in Western populations, particularly among people who are stressed โ€” because stress depletes magnesium, and magnesium deficiency amplifies the stress response, creating a cycle. For desk workers, the most relevant benefits are improved sleep quality, reduced muscle tension and cramps, lower anxiety, and better stress resilience. Magnesium glycinate and magnesium malate are the most bioavailable forms. Magnesium oxide, the cheapest and most widely sold form, is poorly absorbed. Take 300 to 400mg of magnesium glycinate in the evening. The relaxing effect on muscles and the nervous system makes it particularly useful before sleep. Cost: low. Evidence quality: high for specific outcomes. Relevance to desk workers: high. ### Creatine monohydrate Creatine is the most researched supplement in sports nutrition with an exceptionally consistent evidence base. Most people associate it exclusively with muscle building, but its benefits extend significantly beyond that. Creatine increases phosphocreatine stores in muscle, which improves strength, power output, and muscle recovery from training. For desk workers who train, this directly improves the results of every gym session. Less well known is the cognitive evidence. Multiple studies show that creatine supplementation improves working memory and processing speed, particularly in people who are sleep deprived or under cognitive load โ€” which describes most desk workers on most days. The effective dose is 3 to 5 grams daily. Timing does not matter significantly. Creatine monohydrate is the only form worth buying โ€” it is the most studied, most effective, and cheapest. Do not pay more for marketing variations. Cost: very low. Evidence quality: very high. Relevance to desk workers: high. ### Caffeine Caffeine is technically a supplement and the most widely used cognitive enhancer in the world. It works by blocking adenosine receptors โ€” adenosine is the compound that accumulates during wakefulness and produces sleepiness. By blocking its receptors, caffeine reduces perceived fatigue and improves alertness, reaction time, and concentration. The evidence is extremely strong. Caffeine genuinely improves cognitive performance in the doses found in one to two cups of coffee. The optimal timing for desk workers: first dose 90 minutes after waking, when cortisol begins to decline. Last dose before 2pm to avoid sleep disruption. Total daily intake under 400mg โ€” approximately four standard cups of coffee. Using caffeine strategically rather than reflexively โ€” timing it to the periods of the day when cognitive demands are highest โ€” produces better results than drinking coffee constantly throughout the day. Cost: very low. Evidence quality: very high. Relevance to desk workers: very high. ### Ashwagandha Ashwagandha is an adaptogen โ€” a plant extract that helps the body adapt to stress. Unlike most herbal supplements, ashwagandha has a reasonable evidence base from multiple human clinical trials. The most consistent findings are reductions in cortisol levels, reduced perceived stress and anxiety, improved sleep quality, and modest improvements in strength and recovery from training. For desk workers with high stress levels and associated sleep problems, ashwagandha is one of the more evidence-supported options available. The effective dose is 300 to 600mg of a root extract standardised to withanolides, taken with food. KSM-66 and Sensoril are the most studied branded extracts. It takes two to four weeks to produce noticeable effects. It is not an acute intervention. Cost: moderate. Evidence quality: moderate to good. Relevance to desk workers: moderate to high. ## What Not to Buy Multivitamins: If your diet is reasonable, you do not need one. If your diet is poor, a multivitamin does not compensate for it. The fat-soluble vitamins in multivitamins can accumulate to problematic levels. The water-soluble ones are excreted. Most of the money spent on multivitamins produces expensive urine. Detox or cleanse products: Your liver and kidneys are your detox system. They work continuously and need no supplemental assistance. Most pre-workout supplements: The active ingredients that work in pre-workouts are caffeine and creatine, both of which you can buy separately for a fraction of the cost. Collagen supplements: The evidence for oral collagen supplementing joint or skin collagen is weak. Eat adequate protein and your body synthesises collagen from amino acids. ## The Priority Order If budget is limited, this is the order in which to add supplements: Vitamin D first, particularly in autumn and winter. Omega-3s second if you do not eat oily fish regularly. Magnesium glycinate third if you have sleep or stress issues. Creatine fourth if you train. Ashwagandha fifth if stress is a primary concern. None of these supplements replace training, nutrition, sleep, and stress management. They are additions to a functional lifestyle, not substitutes for one. Start with the lifestyle foundations. Add supplements where specific gaps remain.
