The Best Bodyweight Exercises for Desk Workers
No gym, no equipment, no excuses. These bodyweight exercises are specifically chosen for desk workers โ targeting the muscles that sitting weakens and the patterns that desk work disrupts.

The best workout is the one you actually do.
For desk workers, that often means a workout that requires no gym membership, no commute to a facility, no special equipment, and no large window of free time. Bodyweight training meets all of these criteria โ and when the exercises are chosen correctly, it addresses the specific physical problems that desk work creates better than many gym programs.
## Why Bodyweight Training Is Particularly Suitable for Desk Workers
Desk work creates specific muscular imbalances: weak glutes, inhibited core, tight chest, rounded shoulders, stiff thoracic spine. Many gym exercises โ particularly those done on machines โ do not address these imbalances and can sometimes reinforce them.
Bodyweight exercises, by contrast, require whole-body coordination and produce functional strength that transfers to how you move in daily life. Push-up variations train the chest, shoulders, and triceps while requiring core stability. Single-leg exercises train the glutes and legs while demanding balance and hip stability.
Done consistently three to four times per week, bodyweight training builds genuine strength, improves posture, and produces meaningful body composition changes without a gym.
## The Exercises
### Push-Up
The foundation of upper body bodyweight training. A correctly performed push-up trains the chest, anterior deltoids, triceps, serratus anterior, and core simultaneously.
Standard push-up: hands slightly wider than shoulder-width, body in a straight line from head to heels. Lower until your chest touches the floor. Push back up. Do not let your hips sag or rise.
Progressions from easiest to hardest: incline push-up with hands elevated, standard push-up, decline push-up with feet elevated, archer push-up with one arm extended to the side, single-arm push-up.
For desk workers, the push-up has an important caveat: it strengthens the chest and anterior shoulder muscles that are already shortened by desk posture. Always pair push-up volume with pulling exercises and thoracic mobility work to prevent reinforcing the rounded shoulder position.
### Bodyweight Squat and Single-Leg Variations
The squat is the most fundamental human movement pattern and the most directly relevant to desk worker rehabilitation. It requires full hip extension, active glutes, and coordinated lower body strength โ all of which are compromised by prolonged sitting.
Bodyweight squat: feet shoulder-width apart, toes slightly out. Sit back and down until your thighs are parallel to the floor or below. Drive through your heels to return. Keep your chest up and your knees tracking over your toes.
Progressions: bodyweight squat, pause squat holding the bottom position for three seconds, Bulgarian split squat with rear foot elevated, pistol squat on one leg.
The Bulgarian split squat deserves special mention for desk workers. With one foot elevated behind you and the other forward, you train each leg independently while simultaneously stretching the hip flexor of the trailing leg. It addresses glute weakness and hip flexor tightness simultaneously โ the two primary muscular problems of desk work.
### Glute Bridge and Hip Thrust Variations
The glute bridge is the most important exercise in this list for desk workers. It directly reactivates the inhibited glutes that prolonged sitting suppresses, builds the posterior chain that protects the lower back, and requires no equipment.
Standard glute bridge: lie on your back, knees bent, feet flat. Drive through your heels and squeeze your glutes to lift your hips. Hold at the top for two seconds. Lower slowly.
Progressions: standard bridge, single-leg bridge with one foot off the floor, elevated hip thrust with shoulders on a sofa or bench, single-leg elevated hip thrust.
Do these every day. Not just on training days. The glute inhibition that desk work creates is a daily problem that requires daily correction.
### Inverted Row
The inverted row is the most important pulling exercise available without equipment. It directly trains the rhomboids, middle trapezius, rear deltoids, and biceps โ the muscles responsible for retracting your shoulder blades and counteracting desk posture.
Set-up: lie under a table or sturdy surface. Grip the edge with both hands, body straight, heels on the floor. Pull your chest up to the surface, squeezing your shoulder blades together at the top. Lower slowly.
The difficulty is adjusted by changing the angle of your body โ more horizontal is harder, more inclined is easier.
If you have a pull-up bar, Australian pull-ups and full pull-ups are progressions from the inverted row. Pull-ups โ when you can do them โ are among the most effective upper body exercises available and produce the lat development that pulls the shoulders back and down into a more neutral position.
### Pike Push-Up and Handstand Push-Up
Shoulder pressing movements build the deltoids and triceps and improve shoulder stability. The pike push-up is the bodyweight version.
Pike push-up: start in a downward dog position, hips high, body forming an inverted V. Lower the top of your head toward the floor by bending your elbows. Push back up.
Progressions: pike push-up, elevated pike push-up with feet on a chair, wall handstand hold, wall handstand push-up.
For desk workers, shoulder pressing must be accompanied by external rotation strengthening โ the rotator cuff muscles that stabilise the shoulder joint are frequently weak in people with rounded shoulders. Band pull-aparts and face pulls address this.
### Plank and Anti-Rotation Core Work
The plank trains the core in the way it is actually used โ as a stabiliser that resists movement rather than a producer of movement. This is more functionally relevant to back pain prevention than traditional crunches or sit-ups, which load the lumbar spine in flexion.
Standard plank: forearms on the floor, body in a straight line. Squeeze your glutes and core. Do not let your hips sag. Breathe steadily. Build toward 60-second holds.
Progressions: standard plank, plank with alternating leg lifts, RKC plank with maximum tension throughout the body, plank to push-up alternating arms.
Side plank trains lateral core stability โ the ability to resist lateral forces on your spine. Start with bent-knee side planks and progress to full side planks and side plank with hip dips.
### Mountain Climbers
Mountain climbers combine core stability, shoulder stability, and cardiovascular demand. They are one of the most time-efficient exercises available.
Start in a push-up position. Drive one knee toward your chest, then return and immediately drive the other. Alternate rapidly. Keep your hips level and your core engaged throughout.
Use mountain climbers as a finisher at the end of a bodyweight session or as a cardio element within a circuit. Thirty seconds of mountain climbers is genuinely demanding and produces a meaningful cardiovascular response.
## The Program
Three sessions per week. Each session 30 to 40 minutes.
Session A: Push-up 3x12, Bulgarian split squat 3x10 each leg, glute bridge 3x20, inverted row 3x12, plank 3x45 seconds.
Session B: Pike push-up 3x10, bodyweight squat 3x15, single-leg glute bridge 3x12 each leg, inverted row 3x12, side plank 3x30 seconds each side.
Session C: Push-up 3x15, pause squat 3x10, glute bridge with elevated feet 3x15, mountain climbers 3x30 seconds, plank to push-up 3x8 each arm.
## Progression
Bodyweight training produces continuous progress through exercise variation rather than load increase. When a movement becomes easy at the prescribed repetitions, move to the next progression rather than simply doing more repetitions.
This keeps the stimulus challenging, prevents the plateau that many people hit with bodyweight-only training, and progressively builds the strength and skill that more advanced movements require.
## The Result
Four weeks of consistent bodyweight training produces visible changes in muscle tone, significant improvements in posture โ because the exercises directly address the muscular imbalances of desk work โ and meaningful increases in functional strength.
The equipment barrier that prevents many desk workers from starting a training program does not exist with bodyweight training. The only requirements are floor space and consistency.
